"Stop drinking three hours before bed" gets repeated with the confidence of a law, but nobody built it around you specifically. It's a rough population median, stitched together from studies averaging across bodies of wildly different sizes, both sexes, empty and full stomachs, and gene pools that process alcohol at genuinely different speeds. Your real cutoff might be an hour shorter than that. It might be four hours longer. The average was never describing you.

Where the "3 hours" number comes from

A typical adult clears alcohol at roughly one standard drink per hour, where a standard drink is usually defined as somewhere around 10 to 14 grams of pure alcohol (a small glass of wine, a regular beer, a single shot of spirits).1 Two drinks, three hours to clear, and the "3 hours before bed" rule was born. It's not a bad starting point. It's also an average of millions of people, and you are one specific person with a specific body weight, a specific sex, a specific stomach contents, and in some cases a specific gene variant that changes the math outright.

Your body weight changes the math more than you'd expect

Alcohol distributes through your body's water. A smaller person simply has less water available to dilute the same dose into, so the identical two drinks that leave a 90kg drinker only mildly buzzed can push a 55kg drinker's blood alcohol concentration much higher.2 Higher peak concentration means more total alcohol still circulating by the time your usual bedtime rolls around, and more time needed to clear it. The "3 hours" rule assumes a body size. If yours is smaller than that assumption, your real number is longer.

Men and women don't run the same numbers

Even at the same body weight, sex changes the equation. Women carry proportionally less body water and more fat tissue than men do, which shrinks the "tank" alcohol gets diluted into and produces a higher blood alcohol concentration from the same dose per kilogram.2 A classic pharmacokinetics study measuring this directly found the effect held up even after researchers accounted for body size on its own.2 The practical result: the same two drinks land differently depending on who's drinking them, cutoff included.

Food in your stomach buys you real time

Drinking on an empty stomach lets alcohol reach your small intestine, where most of it gets absorbed, almost immediately. Food, especially anything with real substance to it, delays that handoff by slowing how fast your stomach empties. Reviews of the underlying research have found peak blood alcohol concentration on an empty stomach can run several times higher than the peak reached after eating a proper meal first.1 Two drinks after dinner and two drinks on an empty stomach at 6pm are not the same two drinks. The empty-stomach version peaks harder and faster, and clearing that higher peak by bedtime takes longer than the flat "3 hours" rule accounts for.

The gene variant that changes the equation for a lot of people

One factor most cutoff advice skips entirely: an estimated 540 million people, concentrated heavily in East Asian populations, carry a variant of the ALDH2 gene that alters how the body handles acetaldehyde, the compound alcohol first breaks down into on its way to being cleared completely.3 Carriers of this variant often notice it directly: facial flushing, a racing heartbeat, and feeling rough on far less alcohol than their friends. A study following over 31,000 people in Japan found that carriers of this variant slept measurably less than non-carriers.3 That distinction matters: this tracks a specific, testable gene variant that happens to be common in that part of the world, not ethnicity as a blanket category. Plenty of people of East Asian ancestry don't carry the variant, and a small number of people from other backgrounds do carry it. If you already know alcohol hits you harder and faster than it seems to hit everyone else, this is possibly why. Your cutoff should be longer, and the simplest move might be skipping the last drink rather than timing it.

Why you can fall asleep fine and still wake up at 3am anyway

This is the part the clock-based rule misses completely, regardless of your body weight, sex, or genes. Alcohol's effect on sleep runs in two distinct phases across the night. In the first half, while your blood alcohol concentration is still rising or holding steady, alcohol acts as a straightforward sedative: you fall asleep faster and your deep sleep and dreaming sleep both get suppressed.4 Then, as your body finishes clearing the alcohol in the second half of the night, that sedation flips into something closer to a mild withdrawal. Wakefulness increases, sleep gets choppier, and your nervous system produces a small burst of stimulating activation right as your blood alcohol concentration crosses back toward zero.4

Alcohol doesn't sedate you all night. It sedates you for exactly as long as it takes to clear, then it stops being on your side.

That's the mechanism behind the classic pattern: drift off in minutes, then find yourself wide awake at 3am for no obvious reason. The obvious reason is that your body finished the job the drinks started, and the finishing part isn't gentle.

So what's your real number?

Start from the population average, then move it based on what applies to you. Three hours covers a rough middle ground for a moderate dose. Everything below shifts that number in one direction:

If more than one of these applies to you, they stack. A smaller woman drinking on an empty stomach isn't looking at a slightly longer cutoff than the population average, she's looking at a meaningfully different one entirely.

The dose matters as much as the clock. Moving your last drink earlier helps, but it's treating a symptom. Two drinks instead of four does more for the rebound-wakeup problem than shifting either amount three hours earlier ever will.

Your own cutoff, roughly speaking

None of this means alcohol is fine right up until lights out as long as you personally adjust the math correctly. It means the flat "3 hours" rule was always a population average standing in for a number that depends on your size, your sex, what's in your stomach, and in a lot of cases, a specific gene variant nobody mentions. If you already know two drinks wreck your night no matter when you have them, trust that pattern over any generic clock-based rule. If you've never noticed a problem, the population average was probably close enough for you all along. Either way, your own sleep is the better instrument here, not a number that was only ever describing everyone in general and nobody in particular.
