You're exhausted all day. The second your head hits the pillow, your brain suddenly remembers every slightly awkward thing you've ever said, plus your entire unfinished to-do list, plus a vague, formless dread about nothing in particular. This is one of the most common complaints in sleep research, and it has an actual name and a real explanation, not just "you're stressed."
Two different kinds of "wired," and they need different fixes
Researchers split pre-sleep activation into two separate channels, and this distinction alone explains why so much generic sleep advice fails. There's cognitive activation (racing thoughts, worry, planning, replaying conversations) and somatic activation (elevated heart rate, tension, that jittery physical "on" feeling).1 They don't always show up together, and they don't respond to the same fix.
This is exactly why "just do some deep breathing" can feel completely useless to someone whose problem is a runaway brain rather than a racing heart. Breathing exercises target somatic activation. If your actual problem is cognitive, you need a different tool entirely.
The trap: trying not to think about something keeps it alive
There's a well documented psychological effect called ironic process theory, first shown in Daniel Wegner's famous "white bear" experiments, and it's a big part of why "just relax" backfires so completely.2 When you actively try to suppress a thought, part of your brain has to keep checking whether you're successfully not thinking about it. That checking process keeps the thought circulating instead of letting it fade. Trying to force yourself to stop worrying, or trying to force yourself to fall asleep, tends to produce exactly the opposite result, because the effort itself keeps the target thought (or the goal of sleep) active and monitored.
This hits hardest right at bedtime
During the day, your attention is constantly being pulled around by other people, tasks, and noise. All of that external demand crowds out your internal thoughts without you noticing. The second you're lying still in a dark, quiet room with nothing left competing for your attention, everything you successfully avoided thinking about all day is suddenly the only thing available to think about. It's not that bedtime creates new worries, it's that bedtime removes all the distractions that were quietly suppressing the old ones.

There's a well documented feedback loop that kicks in once that happens: worrying about not being able to sleep increases activation, which increases anxious monitoring for sleep-threat cues like checking the clock or scanning your body for tiredness, which distorts how bad things actually seem, which fuels more worry.3 Round and round it goes, and none of it needs a new problem to latch onto, your old ones are more than enough.
There's also a learned component. If you've spent enough nights lying awake and stressed in your bed, your brain starts to associate the bed itself with wakeful vigilance rather than sleep, through ordinary conditioning. That association can keep reinforcing itself even after the original stressor is gone.
What actually works (with enough detail to actually do it)
Cognitive shuffling. Pick a random word with around 8 to 12 letters, nothing emotionally loaded. Go through it letter by letter, and for each letter think of a concrete, unrelated object (for the letter B, picture a boot, then a bicycle, then a balloon), holding a brief mental image of each before moving to the next. It sounds silly, and the technique is still early-stage (developed by a Simon Fraser University researcher, with promising but preliminary evidence behind it so far), but the idea is that it occupies your working memory with low-stakes, disconnected images, which is close to the same kind of loose, incoherent thinking your brain naturally produces right before sleep anyway.4 It's the same underlying mechanism that makes narrated sleep stories work, just without the story.
A specific to-do list, not a vague one. A polysomnography study out of Baylor University found that people who spent five minutes writing a detailed, specific to-do list for the next few days fell asleep in about 16 minutes on average, compared to roughly 25 minutes for people who wrote about things they'd already completed, and the more specific the list, the faster they fell asleep.5 The theory is that unresolved, open-ended tasks are what your brain keeps circling back to, and writing them down with real specificity lets your brain treat them as "handled for now" instead of something it needs to keep tracking.
Scheduled worry time. Set aside 15 to 30 minutes earlier in the evening, well before bed, and actually sit with your worries on purpose, writing them down. Then at bedtime, when a worry shows up, you get to tell yourself, and mean it, "not now, that's handled at worry time tomorrow" instead of trying to suppress it outright. Deferring a thought works. Suppressing one doesn't.
Progressive muscle relaxation, for the physical side. Starting at your feet and working upward, tense each muscle group for about five to seven seconds, then release and notice the contrast. This is specifically aimed at somatic activation, the physical jitteriness, not racing thoughts, so it's the right tool when your body feels wired even if your mind isn't particularly busy.
Getting out of bed if it's not working. If you've been lying there for roughly twenty minutes with no sign of drifting off, get up, do something dull in low light, and go back only when you actually feel sleepy. This protects the mental association between your bed and sleep, rather than letting it slowly turn into an association between your bed and lying there stewing. This is the right default move for most restless nights, though if what's keeping you up is specifically anxiety about not being able to sleep, there's a different, more counterintuitive technique worth knowing, covered in sleep and anxiety.
Same disguise, different problem
If a technique isn't working, it might just be aimed at the wrong kind of activation. A racing mind and a racing heart are two different problems wearing the same tired disguise, and matching the tool to the actual problem is most of the battle.
