"No screens before bed" is one of the most repeated pieces of sleep advice out there. The underlying science is real, but the size of the effect for a typical evening of phone use turns out to be a lot more nuanced than a blanket rule suggests.

The part that's well-established

Light, especially in the blue wavelength range (roughly 446 to 477 nanometers), suppresses melatonin, the hormone that helps signal to your body that it's time to sleep.1 This isn't controversial, it's basic circadian biology, and it's been demonstrated repeatedly across decades of research.

The most famous demonstration of this in a real-world-ish setting is a 2015 study out of Harvard and Brigham and Women's Hospital, where people read either a printed book or a light-emitting iPad for four hours before bed, five nights in a row.2 The iPad group had melatonin release delayed by more than 90 minutes, took longer to fall asleep, got less REM sleep, and felt less alert the next morning.

That's a real, well-designed study with a real effect, and it's worth sitting with the actual exposure involved: four hours of continuous, close-range, full-brightness reading, essentially binge-reading a novel with a flashlight taped to your face. That's an extreme, sustained exposure, not a ten-minute scroll through your phone while lying in bed.

Where the panic outruns the evidence

If the mechanism is real, why isn't the blanket advice more clearly right? Because the size of the real-world effect for typical, shorter phone use is much less settled than "blue light bad" implies, and the products marketed to fix it don't hold up well under scrutiny.

A 2025 systematic review and meta-analysis of randomized controlled trials looked specifically at blue-light blocking glasses, the most popular consumer fix for this exact problem, and found no statistically significant improvement in either how fast people fell asleep or how long they slept.3 If the blue light from screens were the dominant force wrecking everyone's sleep, blocking it should show up clearly in a well-run trial. It mostly didn't.

The likely explanation is that screen use before bed is a tangled bundle of several different things happening at once: the light itself, yes, but also the emotionally stimulating content (arguments in group chats, doom-scrolling news, an engrossing show), the delayed bedtime that comes from "just one more video," and the simple fact that you're awake and alert doing something instead of winding down. Blue light gets blamed for the whole bundle, when it's realistically one ingredient among several.

So what should you actually do

Don't panic about a quick phone check. A few minutes of screen time isn't the same intervention as four hours of continuous bright-screen reading. The evidence for that specific extreme scenario doesn't transfer cleanly to "I looked at a text message."

Don't bother buying blue-light glasses expecting a fix. Based on the current trial evidence, they're not doing much of the heavy lifting people hope for. Save your money, and your dignity, for a pair of sunglasses you'd actually wear outside.

Pay more attention to what you're doing on the screen than the screen itself. A stressful argument in a group chat or an adrenaline-spiking show is probably doing more damage to your ability to wind down than the light emitted by the device itself.

If you want to address the light specifically, dim the whole room, not just the phone. Overall light exposure in the hour before bed (ceiling lights, lamps, everything) matters more than any single device, and it's a much bigger lever than a $20 pair of orange glasses.

Where to actually put your worry

The biology of blue light suppressing melatonin is solid. The idea that your phone is single-handedly ruining your sleep, and that a pair of tinted glasses will fix it, is doing more work than the actual evidence supports. Worry less about the light, and a bit more about what's actually keeping you emotionally wired at 11pm. Light is one input among several, alongside things like room temperature and the rest of your bedtime routine.
