Bad sleep while traveling actually comes from two unrelated causes that get lumped together as "travel messed up my sleep," usually while you're lying in a hotel bed at 3am doing time zone math you're too tired to actually be doing. One is jet lag, a genuine circadian mismatch that only happens when you cross time zones. The other is something researchers call the first-night effect, and it happens every single time you sleep somewhere new, time zones or not, even a hotel twenty minutes from your own house. They need completely different fixes, so let's take them one at a time.

Jet lag: it's a light-timing problem, not a willpower problem

Your circadian clock runs on light exposure, and jet lag is simply your internal clock still running on your departure city's schedule while your destination has moved on without it. (The same light-driven mechanism is behind blue light before bed, just applied across time zones instead of screens.) The fix, according to the research, is overwhelmingly about controlling when you get light, not caffeine, not melatonin alone, not "just push through it."1

Traveling east (say, US to Europe)? You need to shift your clock earlier, and light in the morning at your destination helps pull your clock forward. Avoid bright light in the evening for the first couple of days, since evening light pushes your clock in the wrong direction.

Traveling west? You need to shift later, so it's the reverse: seek light in the evening, and avoid bright morning light for the first day or two.

This asymmetry exists because most people's natural circadian cycle runs slightly longer than 24 hours, which makes it biologically easier to stay up later (delaying) than to fall asleep earlier (advancing). That's the actual reason eastward travel usually feels so much worse than westward travel covering the same number of zones, it's not in your head.

If you can, start adjusting before you fly: shifting your bedtime 15 to 30 minutes earlier each night for a few nights before an eastward trip (or later for a westward one) gives your clock a head start, so it has less distance to close once you land.

Melatonin, correctly timed, can help nudge the shift along, but it works as a support for the light strategy above, not a replacement for it.

The first night effect: your brain is standing guard

This is the completely different phenomenon behind that specific, familiar feeling of lying in a hotel bed, objectively tired, and just not quite sleeping properly, even with zero time zones crossed.

Researchers found the mechanism in 2016, and it's properly wild: when you sleep somewhere unfamiliar, one hemisphere of your brain stays measurably more alert than the other, producing lighter sleep and more awakenings specifically in response to unexpected sounds.2 It's the same basic strategy some animals use to sleep with one eye open while keeping partial watch for predators. Your brain is, quite literally, standing guard on your first night somewhere new, and it eases up on subsequent nights once the environment stops registering as a threat.

This explains a few things that otherwise seem random: why the second night in a new place is almost always better than the first, why sounds that wouldn't normally wake you (an unfamiliar elevator, a different kind of street noise, the mysterious 4am ice machine) do wake you specifically in a new place, and why an objectively nicer hotel bed with a needlessly large pillow menu can still produce a worse first night than your own mediocre mattress at home.

What actually helps with each

For jet lag: manage light exposure by direction of travel, more than anything else. If you can only do one thing, do that.

For the first-night effect: make the new environment feel more familiar, faster. Bring something from home (a pillowcase, an eye mask, even just your own phone charger cable visible on the nightstand) since familiar sensory details appear to help. White noise or a fan can mask the specific unpredictable sounds your standing-guard brain is listening for, since it's novelty and unpredictability that trigger the extra vigilance, not volume itself.

For both: don't schedule anything demanding for the first night if you can help it. Whichever mechanism is working against you, the first night after a big trip is reliably the worst one, and it gets better on its own from there.

Two very different fixes

If you're jet lagged, manage your light. If you're just in an unfamiliar bed, your brain is being a good bodyguard, not broken, and it'll stand down by the second night. Two different problems, two different fixes, same underlying goal: give your circadian clock and your ancient threat-detection system the information they need to relax.
